Meat – Unprocessed meats are low carb and keto-friendly, and organic and grass-fed meat might be even healthier. But remember that keto is a high-fat diet, not high protein, so you don’t need huge amounts of meat. Excess protein (more than your body needs) is converted to glucose, making it harder to get into ketosis. A normal amount of meat is enough.
Ketosis takes some time to get into – about two weeks of low carb eating is required for the initial adaptation. During this time there will be bouts of sluggishness, fatigue, headaches, and some gastrointestinal issues as you adapt, often referred to as “keto flu“. Proper electrolyte intake will correct most of these issues. In addition, the “diet” aspect of this ketogenic diet plan – that is, the caloric restriction – shouldn’t be worried about. Weight loss will come as your body regulates appetite as it the addiction to sugar and processed food lessens, so restricting calories during the initial two weeks isn’t recommended.

Secondly, nuts seem to me to be a likely part of a paleo/evolutionary diet. They don’t fight back, nor do they run, qualities I suspect our hunter-gatherer ancestors appreciated. So long as they are in the shell, they keep well with no preparation — you don’t have dry them, smoke them, whatever. And they offer substantial calories for the work involved.

Dinner: In a small sauce pan bring 2-3 cups of water to the boil. Cook a large egg in rolling boil for 5 minutes, then transfer to ice bath (a bowl with cold water and ice cubes in it). Wash and spin dry butter lettuce, top with sliced avocado and hemp seed. Serve soft boiled egg with cherry tomatoes, butter lettuce salad and mayonnaise as dressing.


The only way you can know how you respond to dairy is by slowly adding it to your meals. If you eat dairy and don’t notice any issues, you will probably be okay using dairy as a great source of fat. If however, you find that after eating yogurt or cheese you feel bloated, have cramps, get diarrhea or start vomiting, you will want to eliminate dairy until you figure out the cause. In some cases, people who were previously lactose intolerant have been able to add dairy into their diets after eliminating carbs, so you just never know. Food allergies are a tricky thing.

A slice of cheese contains 115 calories, 7 g of protein, 9 g of fat (5 g of saturated fat), about ½ g of carbohydrate, and no fiber, per the USDA. The saturated fat qualifies it as a food you ought to limit, but some research suggests the food has health benefits as well. A meta-analysis published in December 2017 in the European Journal of Nutrition found that cheese eating was associated with a 10 percent lower risk of heart disease and stroke, particularly for those consuming about 1.5 oz (or a slice and a half) per day.

I work with chocolate. Chocolate liquor – ground nibs are about 53% fat. When you combine it with sugar and cocoa butter at best you’re around 35% fat. Cocoa powder typically has 10-12% fat; you can get some high fat cocoa powder from Europe at 20-22%. Probably best to get baking chocolate-liquor add cocoa butter and or coconut oil and some stevia.
I remember the first time I tried an avocado – people had told me about how incredible they were. It was so hard I could barely get it open without slicing my thumb off. I didn’t know you have to let this fruit ripen until the “alligator” skin gives way to light pressure. Once I had my first taste of a fully-ripened Haas avocado, it was love at first bite! An avocado is cooling when you’re eating spicy foods, and offers a smooth texture change. It is such a great source of fats, I eat a whole avocado almost everyday with my eggs and wouldn’t imagine doing nutritional ketosis without it! It is at the top of my ketogenic diet foods list.

I have a question on sugar since I see it’s not allowed. Is splenda or any other sugar subsitute ok? What if one of the ingredients that is required for a keto recipe contains sugar, does it matter? I haven’t really seen any discussion on how some things may already contain sugar (even if in low doses) may affect the keto diet. Should they be avoided altogether?
On a “strict” (standard) keto diet, fats typically provides about 70 percent to 80 percent of total daily calories, protein about 15 percent to 20 percent, and carbohydrates just around 5 percent. However, a more “moderate” approach to the keto diet is also a good option for many people that can allow for an easier transition into very low-carb eating and more flexibility (more on these types of plans below).
Try Googling “TDEE Calculator”. Once you plug in your stats, the site will calculate your total daily energy expenditure. This is a useful guide in determining how many calories to eat. From there, if you are trying to lose weight, just reduce your caloric intake, increase your expenditure (through exercising more), or use a combination of the two.

When we constantly consume sugar, we release dopamine in our brain – creating an addiction and an increased tolerance. Over time you will have to eat larger and larger amounts of sugar to continue the dopamine secretion. Once our body is dependent on a chemical reaction in the brain, we can find that we’re craving things even when we’re not hungry.
Great job, Jimmy! Do you eat Macadamia nuts or did you just forget to put them on the list? I think they are about 95% fat so they make a very good meal item on a LCHF menu plan. I need to lose some weight and I hate to be cold so CT is out! That leaves keto-adaptation. I’m about 5 chapters into “The Art and Science of Low Carbohydrate Performance” and I’ve already identified a major mistake I was making in my LCHF strategy to lose weight! I have a lot of travel coming up in the next couple of months, not to mention the Christmas season, but I’m looking forward to slamming my body into major ketosis and staying there for awhile in January. This plan is very high on protein. I’ve learned that high healthy fat is what’s needed, not high protein.. as I am now kicked out of ketosis due to high protein intake (insulin’s fault). Given the fact i didn’t eat a bowl of salad per day (my tummy doesn’t digest salad well at all – i get bloated), but i do eat broccoli (i don’t get bloated from those strangely enough), cauliflower, asparagus, mushrooms… tomatoes (rarely, though). So, my question is… are you in ketosis following the menu you’ve presented? I’m 5 months into Keto and the last 3 weeks i am not in ketosis. My carb intake is 20-30g… but my protein is pretty high.

Our only complaint is that there are quite a few high protein recipes (although they generally all have a good fat ratio too) and we would love to see some other lower protein options for those that struggle with going over their protein limits.  Which brings us to the meal plans that are provided in the book.  While it is always nice to have your day planned out, we noticed that the days are quite high in calories and protein, with only one day under 1500 calories.  For females looking to lose weight, these meal plans may not fit your needs depending on your activity level and body.  Men may have a much easier time utilizing these meal plans.    
I am disappointed that no one has pointed out that the alkaline keto diet can be vegan, and in the reverse of morbidly obese folks to a normal B.M.I., the dieter must almost absolutely provide the vast majority of calories in high quality vegan oil such as cocanut oil which provides the MCT’s necessary to create the chemical reaction that reverses the damage that insulin-resisted glycolysis caused in creating so much human fat? What is the chemical process by which human fatty adipose tissue can reverse swelling and return to normal? The chemical process is vegan alkaline ketosis which exchanges the storage of extremely unhealthy human fat for energy and the waste goes to respiration and urine. I dare those consuming enormous amounts of animal protein– especially those Americans like myself who are morbidly obese– to understand that ketosis which is vegan and fat based at a ratio of 4 fats to 1 (protein and carbohydrate combined), means that a typical meal of 3 tablesppon of chia seed, 1/4 cup of Lifeway Kefir, 3 tablespoons of cocanut oil, and 3 tablespoons of grapeseed oil, topped off with pot liquor from some greens, would be the most amazing breakfast you’ve ever had. Honestly…. When the major part of a vegan alkaline ketosis calories come from healthy replacement oils higher in Omega 3 than anything else, then the daily budget of protein and carbs becomes a primary driver of how the foods are prepared, instead of what we assume we should be eating. One finds that personal consumption mirrors the ecology of the planet. Ethically, only veganism is a real longterm option, and in terms of personal health it is most amazing recovery and weight loss option humanity has available. Thanks.
Although excellent sources of fat, nuts add up quickly in protein and carbs, and are often inflammatory. Snack on fattier nuts such as macadamia nuts and pecans, but limit those high in inflammatory omega-6s, like peanuts and sunflower seeds. Only use nut flours (almond, coconut) in moderation, as they are packed with protein. To stay in ketosis, limit high-carb nuts like cashews, pistachios and chestnuts, and avoid most beans.
Certain studies suggest that keto diets may “starve” cancer cells. A highly processed, pro-inflammatory, low-nutrient foods can feed cancer cells causing them to proliferate. What’s the connection between high-sugar consumption and cancer? The regular cells found in our bodies are able to use fat for energy, but it’s believed that cancer cells cannot metabolically shift to use fat rather than glucose. I love this menu plan! One of the things I find difficult in low carb dieting/eating is that most of the recipes given are so complicated. Yours are not. Another point is that most low carb bloggers and recipe writers? Sometimes forget that people all around the world read your recipes, and a lot of the items listed just can not be bought! Now you’ve made the decision to follow the diet, it’s time to choose the type. There are four options. The standard ketogenic diet is the ones that we’ve already looked into, where your diet consists of 70% fat, 25% protein and the rest carbs. You can also follow a high protein option, which cuts your fat intake to 60% and your protein intake up to 35%.

And finally, I couldn’t talk about healthy fats without telling you about fish oil. While you won’t be adding this to your food, it is an important supplement to your diet, and will increase your blood ketones dramatically. I take two tablespoons of Carlson’s lemon-flavored liquid cod liver oil daily to infuse my body with healthy omega-3 fats as part of my heart-healthy regimen. There are fish oil capsules and tablets available at drug stores, but many of these tend to be rancid, and therefore counterproductive. That’s why I prefer the liquid fish oil. In case you’re worried about the “fishy” taste of this stuff in your mouth, it’s actually a delightfully pleasant “lemony” taste. I couldn’t imagine going through my day without taking my liquid fish oil, and the resulting blood ketone levels make it worth it!

Though technically a fruit, avocados offer a rich source of heart-healthy monounsaturated fatty acids (MUFAs). They're also packed with fiber to bolster digestive health. One-half of an avocado contains 161 calories, 2 grams (g) of protein, 15 g of fat, 9 g of total carbs, and 7 g of fiber (bringing it to 2 g of net carbs), notes the U.S. Department of Agriculture (USDA).
Hi Kristin! Yes, you can use half and half. I recommend a small amount. For example, 1 tablespoon has 0.7g carbs. Depending on your daily carb limit, you can decide how much you can use. If you’re not counting carbs, I would measure how much you typically use, just to get an idea and develop an awareness of how many carbs are in your foods and drinks.

Take a 2 – 3 cups of lettuce, crumble in some bacon and dice a medium tomato. Mix that with two or three tablespoons of mayo, and toss after adding some splashes of hot sauce. Delicious, filling, full of fiber and healthy fats, and absolutely easy. I know the mayo sounds weird as a dressing, but trust us; it’s amazing! Add in some avocado chunks to boost potassium too!

There is increased cravings for carbs and sugars and most people are becoming obsessed with all sugar-containing foods and beverages. This is responsible for the increased Over-weight in the American population. Since the body is very adaptive, when you reduce carbohydrates intake, it will look for another energy source which are readily available for consumption and since fat is just in storage, it will start to burn it and produce ketones.
Avoid adding high-glycemic sweeteners to either food and 5 ounces of both plain Greek yogurt and cottage cheese will have about 5 grams of carbs. Cottage cheese packs the stronger protein punch with 18 grams compared to 11 grams of protein in the yogurt (49, 50).  Because these are higher in protein and lower in fat they are not technically ketogenic foods and you must be careful not to over consume these.  As with any dairy, choose yogurt and cottage cheese sourced from grass-fed cows for maximum nutrition.
You should note that cutting the amount of sugar that you consume can help you to answer questions like how to lose five pounds of extra weight in a week. The key thing here is that low carb weekly diet plans are efficient and effective when you learn not only to consume fewer carbs but also how to control the portions and select snacks which are healthier to take when you get hungry in the day. Taking a snack that is rich in fat and protein will definitely last you longer than going for one that is full of carbs and sugar. This, in turn, means that you will be going to get hungry again after a short period of time and there is a possibility that you will take another snack repeating the very same vicious cycle.
My main reason for contacting is the problem I may have with chewing sugar free chewing gum ( two packs a day )whilst on this diet. I need to chew most of the time to somewhat disguise the constant spasming to my mouth. Can you suggest a chewing gum that is suitable whilst on this diet? Hi Courtney, I’m currently working on a 21-Day Keto Meal Plan. Unfortunately, it’s super time-consuming. And after buying a keto cookbook yesterday and returning it the same day because it wasn’t well researched and the recipes clearly not created specifically for the Keto diet you wouldn’t want me to rush this. I want to make sure the Meal Plan is SPOT on and the recipes complement each other and make eating Keto easy. Give me another month or two and I’ll hopefully have more news on progress. Currently working on a rough sketch but still have to test all recipes and photograph them, too. You definitely don’t need nuts to be able to eat Keto. For now, I recommend to keep it as simple as possible. You can eat my 1-day meal plan 4 days a week and find other recipes you like to build another similar day and then keep switching between mine and the other.


It works similarly to how a low-carb diet would for people with diabetes. Optimizing blood sugar levels (which is what this has done for me) is vitally important for diabetics. I have been eating this way (very low carb, high fat, protein in between) for around 3 years now. I have found that for me I can MAINTAIN quite easily at an ideal weight and eating to satiety, but in order to actually LOSE weight, I have to at least have a very small calorie deficit. And though the change is gradual, it is sustainable and quite immediate (just little by little). The amount of that calorie deficit required in order to drop excess varies a lot from one individual to the next though, I think. I am particularly intolerant to hunger, and so I cannot overly emphasize how small of a deficit I will allow for. The nice thing about that though is that the hunger is far more pleasant in the absence of carbs.

Seasonings and sauces are a tricky part of ketogenic diet foods, but people use them on a regular basis to add flavor to their meals. The easiest way to remain strict here is to avoid processed foods. There are many low carb condiments and products on the market, and there’s no way to list them all. A handful of them are great, but the majority use high glycemic index sweeteners – which you want to avoid.


I was really looking forward to this book as there is so much info out there and I really needed something to simplify the specifics. Well...I was playing around with the sample menus and adding them into myfitnesspal and the grams he listed per meal plan are totally off (and not in a favorable sense) from MFP...and I find MFP to be very accurate. So be careful, when you think you’re eating a specific amount carbs/protein grams, that just isn’t the case.
There are vegetables that are high in carbs and others low in carbs. The keto diet recommends sticking to the ones low on carbs but encourages you to eat a lot of them. Best vegetables are all green ones to make it easy. And vegetables that grow above the ground (e.g. lettuce) are always better than the ones that grow below the ground (e.g. potatoes)
The beauty of The 3-Week Ketogenic Diet is that it's completely opposite of the majority of "lose-weight quick" weight loss scams. The 3-Week Ketogenic Diet focuses on FAT LOSS, not weight loss (the difference is explained in the Program Guide). You'll be eating anti-inflammatory foods that promote a healthy, a fast metabolism, and stimulates fat-burning hormones. You'll lose a lot of weight and inches in a short period of time and this time...you'll keep it off.
Avocado’s are a huge staple food for most keto dieters and we’re no different. You might be able to find a good deal on premade guacamole though. If that’s the case, feel free to go for that and sub out the avocado. If you don’t like broccoli or cauliflower you can try mushrooms or zucchini. If you don’t like any of those you should probably learn to like vegetables!!! But you could also just double down on the salad.

Some shellfish like oysters and mussels contain some carbohydrates so take that into consideration when eating out. The easiest thing to do is PLAN. Before you go out, find the restaurant’s menu and nutrition info if possible (if not just read the menu carefully and don’t be afraid to ask questions). This is just another reason to make sure you are using My Fitness Pal to calculate your meals, and if you have the app, you can add them while you wait for your food!


You’ll quickly find that salads are your friend when in ketosis, and for a good reason: they provide lots of food to fill you up, but they’re not going to bog you down. A bed of spinach with some red onion, bacon, a little tomato, and a hot sauce vinaigrette is quick and delicious. Add in some protein – perhaps that leftover salmon from day 1 – and you’ve got a complete, healthy lunch.

bweber If you are using Crystal Light Pure, which is made with Truvia, that might be best since it doesn’t have aspartame. Many keto dieters have told me that they stall in weight loss when they drink artificial sweeteners, so I don’t usually recommend diet drinks and prefer unsweetened iced tea with lemon for a nice treat, or only diet drinks once in a while. It’s up to you though. If you find that you’re not losing, I would try cutting out diet drinks for a week and see if that helps.
Your glycogen stores can still be refilled while on a ketogenic diet. A keto diet is an excellent way to build muscle, but protein intake is crucial here. It’s suggested that if you are looking to gain mass, you should be taking in about 1.0 – 1.2g protein per lean pound of body mass. Putting muscle on may be slower on a ketogenic diet, but that’s because your total body fat is not increasing as much.5Note that in the beginning of a ketogenic diet, both endurance athletes and obese individuals see a physical performance for the first week of transition.
A review of multiple studies in the journal Nutrients found that ketogenic diets are connected to significant reductions in total cholesterol, increases in “good” HDL cholesterol levels, dips in triglycerides levels and decreases in “bad” LDL cholesterol; there are questions as to whether diets high in saturated fat negate these benefits. The same paper reports that a ketogenic may slightly reduce blood pressure, but science is still very scant on this point.
Now is the time to forget the 1980s strategy of low-fat/reduced-fat/fat-free. When you're assembling your keto diet food stash, go full-fat. And don't stress over the dietary cholesterol content, a factor of how much animal protein you eat, suggests a study published in The Journal of Nutrition. For the healthiest blood cholesterol levels, instead focus on consuming a higher ratio of unsaturated fats (flaxseed, olive oil, nuts) to saturated fats (lard, red meat, palm oil, butter). 

The keto diet changes the way your body converts food into energy. Eating a lot of fat and very few carbs puts you in ketosis, a metabolic state where your body burns fat instead of carbs for fuel. When your body is unable to get glucose from carbs, your liver converts fatty acids from your diet into ketones, an alternative source of energy. Burning ketones in place of glucose reduces inflammation and spurs weight loss.[1]
Now we do have a full meal plan laid out for you below, but I would encourage you to experiment a bit with some meals that might better suit your tastes. We love all of these meals, that’s why we picked them! We know everyone is different though. If you want to sub something in, just check to make sure the nutrition is comparable. Keto on a budget can be pulled off all types of different ways. This is just one example using a lot of our favorite meals. For example, if you have a bunch of coconut oil sitting around feel free to sub it in for the butter. If you have olive oil, sub it in for the blue cheese dressing. Don’t let this meal plan feel restricting, it is best used as a reference point and not as a hard and fast rule book. I am hoping to start soon as I do go on a business trip begging of next week and I am afraid to start and then boom off the band wagon. My goal is to start next Thursday…..(fingers crossed this works) everything else has failed and dieting has been a struggle since I had a hysterectomy due to cancer. Now my weight is out of control and I am the biggest I have ever been! 251 pounds and I am 5′ 2″ and none of my clothes fit!! Makes it hard to get excited in the morning when getting ready to endure the day!
Avoid adding high-glycemic sweeteners to either food and 5 ounces of both plain Greek yogurt and cottage cheese will have about 5 grams of carbs. Cottage cheese packs the stronger protein punch with 18 grams compared to 11 grams of protein in the yogurt (49, 50).  Because these are higher in protein and lower in fat they are not technically ketogenic foods and you must be careful not to over consume these.  As with any dairy, choose yogurt and cottage cheese sourced from grass-fed cows for maximum nutrition.
This plan is very high on protein. I’ve learned that high healthy fat is what’s needed, not high protein.. as I am now kicked out of ketosis due to high protein intake (insulin’s fault). Given the fact i didn’t eat a bowl of salad per day (my tummy doesn’t digest salad well at all – i get bloated), but i do eat broccoli (i don’t get bloated from those strangely enough), cauliflower, asparagus, mushrooms… tomatoes (rarely, though). So, my question is… are you in ketosis following the menu you’ve presented? I’m 5 months into Keto and the last 3 weeks i am not in ketosis. My carb intake is 20-30g… but my protein is pretty high.
I guess these products may indeed help some on their journey to keto success. They are certainly helping some keto entrepreneurs on their journey to financial success. I’ll admit, I even thought at one time that I, too, would try to cash in and bring keto replacement bread products and cauliflower pizza crusts to market — picture them in freezer cases across North America! (No doubt someone is already doing this.) I did buy up a bunch of creative keto domain names just in case.

Hi Cyn, The numbers are general guidelines but will vary depending on many factors, such as activity level, insulin resistance, weight and more. There is no single magic number, just conventional recommendations that are a good starting point. I will have a macro calculator coming soon that will help determine what is best for each person, but even then it’s an approximation. The only way to know for sure is to test. If keto is your goal, it’s usually best to start lower and then see if you can stay in ketosis when increasing.

Avoid wheat, oats, all rice (white, brown, jasmine), quinoa, couscous, pilaf, etc. Corn and all products containing corn, including popcorn, tortillas, grits, polenta, and cornmeal. All types of products made with flour, including bread, bagels, rolls, muffins, pasta, crackers, chips, pretzels, Oatmeal and cereals, granola bars, most protein bars or meal replacements, etc.
Ketones are generally an efficient source of fuel for your human body. They're created the fatty acids in your liver; a consequence of the breakdown of fatty tissue. These only appear when there's a lack of glucose and sugar. Inside Atkins diet plan, you reduce the amount of glucose and sugar that may be from the bloodstream. Hence, your system produces ketones for fuel. When your system is creating ketones it is known as ketosis.
Essential fatty acids (the omegas) provide core functions to the human body, but they are often times out of balance when on a standard diet. Keep up electrolytes. The major electrolytes in our bodies are sodium, potassium and magnesium. Because a low carb diet (especially a keto diet!) reduces the amount of water you store, this can flush out electrolytes and make you feel sick (called “keto flu”). This is temporary, but you can avoid or eliminate it by salting your food liberally, drinking broth (especially bone broth), and eating pickled vegetables. Some people also choose to take supplements for electrolytes, but it’s best to first consult a doctor that understands and supports keto/low carb lifestyles.

For the person concerned about fibre, my high-fat breakfast often consists of a bowl of milled flax prepared like one would oatmeal with two added tablespoons of peanut butter on top and a cup of almond milk on the side. I make flax a part of my daily diet because it’s got such a great fibre boost and I love the taste. I did this this morning for breakfast and came out with 12 g of fibre for that meal alone. Also, my morning snack, 2 oz of almonds, had 327 calories and 7 g of fibre.
If you must take milk while on keto diet, then you should only consume raw and full-fat milk in small quantities. There are lots of reasons why it is recommended that you stay off milk. Carbohydrates are the easiest thing for the body to process, and therefore it will use them first – resulting in the excess fats to be stored immediately.
